Thirty grams of protein costs $0.40 as rice and beans, and $2.04 as ground beef with rice. Same 30 grams, same shape of plate, five times the money. If you want high protein meals on a budget, that single comparison is most of the answer.
Cost per gram of protein doesn’t exist in USDA’s database. You have to build it by joining nutrition data to real prices, which is what we did across 49 foods, and then turn it back into actual meals. Here’s what that looks like on a plate.
| Meal | Cost | Protein | Cost per 30 g of protein |
|---|---|---|---|
| Split pea soup, 90 g dry | $0.28 | 20.8 g | $0.40 |
| Pinto beans and brown rice | $0.32 | 23.8 g | $0.40 |
| Oatmeal with peanut butter | $0.31 | 15.0 g | $0.62 |
| Black bean tacos with slaw | $0.41 | 19.4 g | $0.63 |
| Chickpea curry with rice | $0.53 | 22.7 g | $0.70 |
| Drumsticks, rice, frozen peas | $0.88 | 34.8 g | $0.76 |
| Pasta with canned black beans | $0.70 | 27.1 g | $0.77 |
| Eggs on toast | $0.55 | 19.0 g | $0.86 |
| Greek yogurt with oats | $0.74 | 22.6 g | $0.98 |
| Tuna sandwich | $1.16 | 28.4 g | $1.23 |
| Chicken thigh, rice, cabbage | $1.15 | 26.5 g | $1.30 |
| Ground beef, rice, peas | $1.88 | 27.7 g | $2.04 |

What are the cheapest high protein meals?
The two at the top, and they’re both legumes doing all the work. Split pea soup and beans with rice both land 30 grams of protein for about forty cents.
That’s not a trick of portion size. A 90 gram scoop of dry pinto beans is 19.3 grams of protein for $0.20, because dry pintos return 97.9 grams of protein per dollar. Nothing else in the store is close. We ranked all 49 foods in protein per dollar, and the first seven places all went to dried legumes before a single animal product appeared.
The practical version: keep one bag of dry beans and one bag of split peas in the house permanently. A 16 ounce bag of split peas is $1.42 and makes five bowls of soup. That’s your protein floor, and it costs less than one coffee a week.
What are easy high protein dinners on a budget?
Drumsticks, if you want meat on the plate. A pot of drumsticks with rice and frozen peas gives 34.8 grams of protein a serving for $0.88, which is the highest protein number on the whole table.
People find this surprising because drumsticks look like the budget option and budget usually means worse. Bone-in drumsticks returned 50.3 grams of protein per dollar, more than double boneless skinless breast at 24.5, even after we accounted for the bone. The full cut-by-cut ranking is in the cheapest meat for protein.
Pasta with a can of black beans is the no-thinking version at $0.70 and 27.1 grams. Boil pasta, drain a can, done. The packable versions of the same anchors are in cheap lunch ideas. And if you want the pot version scaled up for a table, cheap dinner ideas has the same plates costed by serving.
Can you hit your protein target cheaply?
Yes, and cheaper than the supplement aisle wants you to believe. Three meals off this table, beans and rice plus eggs on toast plus oatmeal with peanut butter, come to about $1.18 and roughly 57.8 grams of protein. The FDA Daily Value is 50 grams.
We priced five different full days of 50 grams in what a day of 50 grams of protein costs, and the rock bottom version came in under a dollar. Whether 50 grams is the right target for you is a separate question, and how much protein you need per day walks through how that number moves with body size and activity.
The failure mode isn’t cost, it’s monotony. Nobody sustains four bean meals a day. Rotate the anchor across the week and the price barely moves.
Do cheap protein meals count if the protein isn’t complete?
Mostly yes, once you look at the size of the gap. We ran every food through a DIAAS quality adjustment, and dry pinto beans still finished at 57.8 adjusted grams per dollar against 50.3 for drumsticks. The full method is in protein per dollar adjusted for quality.
Legumes and grains complement each other’s amino acid profiles, which is the entire reason rice and beans shows up in so many cuisines that never compared notes. You don’t need to engineer it meal by meal. Beans and rice as a complete protein meal covers the practical side, and we costed the best pairings in the cheapest complete protein pairs.
What the cost per 30 grams doesn’t tell you
It doesn’t tell you anything about calories, because our datasets don’t carry a calorie column and we won’t invent one. It doesn’t cover micronutrients either. A plate of beans and rice is a good protein deal, not a complete nutrition plan.
The prices are single store shelf tags from July 2026, with US average prices for eggs, milk, beef, and chicken breast. Your zip code will differ, and your portions will differ from our 90 grams of dry legume and 60 grams of dry grain.
What stays true is the order. The spread from $0.40 to $2.04 for identical protein is far too wide for a sale to close. Pick the anchor first, and the protein math takes care of itself. For the full system around it, high protein on a budget covers the shopping side.
